2 hours weight lifting, 2 days in a raw. Then do cardio training for 8 days everyday. Take some wheat protein after workout. Eat high protein food and drink tons of water. Never let yourself feel hungry because that will burn your muscle out.

Muscle does not play a significant role in dragon boat racing. I'd suggest Intensive training on Rowing Machine in the gym. Also cardio training is a must. Note that muscles do not increase your speed.
